A simple, no-gym plan to help you move safely, build confidence, and create momentum during your first week.

START WHERE YOU ARE

CONSISTENCY BEFORE INTENSITY.

You do not need long workouts or expensive equipment. Begin with short sessions you can repeat. Move at a pace that lets you maintain good form, and stop if you feel sharp pain, dizziness, or unusual shortness of breath.

If you have an injury, medical condition, or have been inactive for a long time, ask a qualified healthcare professional what activity is appropriate for you.

YOUR FIRST GOAL

BUILD THE HABIT.

For week one, success means showing up—not exhausting yourself. Keep each strength session around 15–20 minutes. Rest about 45–90 seconds when needed, drink water, and finish feeling like you could have done a little more.

YOUR FIRST WEEK

A SIMPLE 7-DAY SCHEDULE.

10-minute walk + beginner strength workout

Easy walk and five minutes of gentle stretching

Rest or relaxed movement

THE BEGINNER WORKOUT

FIVE MOVEMENTS. TWO ROUNDS.

Perform 6–10 controlled repetitions of each movement. Complete one round the first time if needed; work toward two rounds.

01 • CHAIR SQUAT

Sit back toward a sturdy chair, lightly touch the seat, then stand. Use the chair arms for support if needed.

02 • WALL PUSH-UP

Place your hands on a wall, keep your body straight, lower your chest toward the wall, and press away.

03 • SUPPORTED REVERSE LUNGE

Hold a counter, step one foot back, bend both knees slightly, and return. Make it easier by using a smaller step.

04 • STANDING MARCH

Stand tall and alternate lifting each knee. Hold a chair and keep the knees lower for extra stability.

05 • BIRD DOG

From hands and knees, reach one arm or one leg at a time. When ready, extend the opposite arm and leg together.

FINISH • EASY STRETCH

Walk slowly for a minute, then gently stretch the calves, thighs, chest, and shoulders without bouncing.

MAKE IT STICK

REMOVE THE GUESSWORK.

Choose your workout time the night before, set out comfortable clothes, and track each completed session. If you miss a day, simply continue with the next planned day—one missed workout does not erase your progress.
